warm up:

600 choice

drill set:

2×200 (50 swim/50 kick/50 drill/50 swim)

#1 freestyle, #2 nonfree

4×75 (25 kick/25 drill/25 swim)

one each stroke

4×25 swim build

one each stroke

(800/1400)

main set:

1×200 stroke or IM on cruise+30 sec

1×400 free (breathing every 3rd stroke/every 5th stroke by 50s)

2×200 stroke or IM on cruise+35 sec, descend 1-2

1×400 free (breathing every 3rd stroke/5th stroke/3rd stroke/7th stroke by 25s)

3×200 stroke or IM on cruise+40 sec, descend 1-3

(2000/3400)

last set:

100 easy

8×50 kick on cruise+20 sec

2 each stroke

100 easy

(600/4000)
